How to Train for the Candidate Fitness Assessment: A 12-Week Plan for Every Event
If you are applying to West Point, the Naval Academy, the Air Force Academy or the Merchant Marine Academy, your grades and your nomination are only part of the file. You also have to prove you are physically ready, and that happens on the Candidate Fitness Assessment, or CFA. It is six events in a fixed order with set rest periods, and the Naval Academy says the whole thing runs in under 40 minutes.
This guide is about training for it. For the official maximums, the averages the academies publish, and a tool that compares your results to both, use our Candidate Fitness Assessment calculator. Test yourself there before you start this plan, and again every few weeks.
The 6 CFA Events in Order
| # | Event | Time / Rest After |
|---|---|---|
| 1 | Basketball throw (kneeling) | 2 min / 3 min |
| 2 | Pull-ups (or flexed-arm hang for women) | 2 min / 3 min |
| 3 | Shuttle run | 2 min / 3 min |
| 4 | Modified sit-ups | 2 min / 3 min |
| 5 | Push-ups | 2 min / rest until the mile starts |
| 6 | 1-mile run | Until finished |
Every event is scored, and once you hit the 100-point maximum on an event you should stop, because extra reps do not add points and only burn energy you need later. The calculator lists the maximum for each academy. Applying to the Coast Guard Academy? It uses its own Physical Fitness Examination instead of the CFA.
Event by Event: The Standard and How to Train It
1. Basketball Throw
You kneel behind the line and throw a basketball overhand. You get three throws in 2 minutes and your longest counts, and nothing can touch the floor past the line until the ball lands. West Point allows only one-handed throws, so check your academy's instructions. This is a power event: train it with medicine ball overhead throws, kneeling slams, and explosive push-ups, and practice the actual throw with a regulation ball. Release angle matters as much as strength, so film yourself and aim for a high, arcing throw.
2. Pull-Ups or Flexed-Arm Hang
Palms facing away, start from a full dead hang, jaw line over the bar, then all the way back down. No swinging or kicking, and every rep follows the examiner's cadence. A rep that misses the standard does not count. Women who cannot complete one correct pull-up do the flexed-arm hang instead. Pull-ups are the event where most candidates leave points, so start here. Our pull-up progression from 0 to 20 lays out exactly how to build reps, and dead hangs build the grip to hold the bar.
3. Shuttle Run
Four 30-foot legs, 40 yards in total, touching the line with a hand and a foot at each turn. You get two trials and the best counts, and missing a line touch ends the event. Practice the turns more than the straightaways: low hips, plant hard, hand and foot down together.
4. Modified Sit-Ups
Knees bent, arms crossed, a partner holding your feet, resting only in the up position. The counting point differs: the Naval Academy counts a rep when your shoulder blades touch the mat, and West Point counts it when your elbows touch your thighs, so train to your academy's standard. Use timed 2-minute sets plus hanging core work, which builds trunk endurance without straining your neck.
5. Push-Ups
Straight body, upper arms at least parallel to the ground on every rep, rest only in the up position. Lifting a hand or foot ends the event. Pace this one: a steady rhythm in sets of 10 to 15 with short pauses at the top beats sprinting out of the gate and dying at 40.
6. One-Mile Run
Run continuously on the marked course with no pacer. Walking is allowed but costs you. You start the mile after the push-ups, so your arms and core are already tired. Practice that exact sequence in training.

Train four days per week. Take a baseline CFA in week 1 under real test conditions, with the same order and rest, and run your numbers through the CFA calculator so you know where your points are.
Weeks 1 to 4: Base
- Day 1, Upper: Pull-ups (band-assisted if needed) 5 sets of max minus 2, push-ups 5 sets of 15 to 20, medicine ball throws 4 x 5, hanging knee raises 3 x 12.
- Day 2, Run: 2 to 3 miles easy plus 4 x 20 second strides.
- Day 3, Speed and Core: Shuttle turn drills 6 to 8 reps, a 2-minute sit-up test, flexed-arm or dead hang holds 3 x max.
- Day 4, Intervals: 6 x 400 meters slightly faster than goal mile pace, 90 seconds rest.
Weeks 5 to 8: Build
Add volume to pull-ups (try ladders of 1, 2, 3, 4, 5 reps, repeated), move push-ups to timed 2-minute sets twice a week, and progress intervals to 4 x 800 meters at goal pace. Add one session of 3 to 4 events back to back with test rest periods.
Weeks 9 to 12: Test-Specific
Run a full mock CFA in weeks 9 and 11. In weeks 10 and 12, sharpen with short, fast work: 3 to 4 x 400 meters faster than goal pace, a few max-quality throws and shuttles, and pull-up sets stopped one rep short of failure. Ease off for the last 4 to 5 days before your official test.

Core Without the Neck Strain
Hanging Ab Straps V2
Hang from any pull-up bar and train knee raises and leg raises for the trunk endurance the sit-up event demands. Made in the USA, $59.99.

- Warm up before the test starts. Once it begins, you cannot warm up, rest or practice outside the official time.
- Stop at the maximum on any event. Extra reps do not earn points.
- Know the standards for your academy. A no-rep on pull-ups or a missed line touch on the shuttle costs more than any lack of fitness.
- Line up your examiner early. A physical education teacher, a JROTC instructor, a commissioned officer or an academy liaison officer can usually administer it; the exact list varies by academy, and family members never can.

CFA Training FAQ
How long should I train for the CFA?
Twelve weeks is a good target for most candidates. If you cannot do a single pull-up yet, give yourself longer and start the pull-up work right away.
Which CFA event should I train first?
Pull-ups and the mile usually have the most room to improve. Take a baseline test, compare it in the CFA calculator, and put your extra training into your weakest events.
Which academies use the CFA?
West Point, the Naval Academy, the Air Force Academy and the Merchant Marine Academy. The Coast Guard Academy uses its own Physical Fitness Examination.
Can I retake the CFA?
At most academies, yes. West Point and the Naval Academy let you retake it to improve. The Air Force Academy allows a retest if you fail but stops accepting scores once you pass. Whatever you submit has to come from one complete, in-order session.
What is a good CFA score?
The academies do not publish their points tables, so the best benchmark is the published averages. Our CFA calculator compares your results to them.
