HYROX Workouts: 7 Race-Simulation Sessions to Train Compromised Running

You can run a fast 8K and you can push a heavy sled. HYROX asks you to do both, back to back, eight times. The skill that decides your finish time is compromised running: holding a decent pace when your legs are full of sled, lunges, or wall balls. You do not get that from running and lifting on separate days. You get it from workouts that look like the race.

These seven sessions are built to do exactly that. Use one or two per week alongside your easy running and strength work. New to the format? Start with what HYROX is and how it works.

Austen's Race Pointers

Battle Bunker founder Austen Alexander is a veteran and HYROX Pro racer. His advice holds whether it is your first race or your fiftieth:

  • Don't go out too hot. The first run and the SkiErg feel easy because you are fresh. That is the trap. Hold back early and you will still have legs when the race really starts.
  • Slow is smooth, and smooth is fast, especially with your cardiovascular system. Once your heart rate is pinned in the red, getting it back down costs far more time than staying steady would have.
  • Take breaks as needed. Do not try to go unbroken on every station. A short planned break on the sleds, the lunges, or the wall balls costs seconds. Blowing up costs minutes.

Race Standards at a Glance (2026/27)

Every HYROX is 8 x 1 km runs, each followed by one station in this order: 1,000 m SkiErg, 50 m sled push, 50 m sled pull, 80 m burpee broad jumps, 1,000 m row, 200 m farmers carry, 100 m sandbag lunges, and 100 wall balls. Under the 26/27 rulebook, every division does 100 wall balls.

Division Sled Push / Pull Farmers Carry Sandbag Wall Ball
Women Open 102 / 78 kg 2 x 16 kg 10 kg 4 kg
Men Open / Women Pro 152 / 103 kg 2 x 24 kg 20 kg 6 kg
Men Pro 202 / 153 kg 2 x 32 kg 30 kg 9 kg

Sled weights include the sled. In the workouts below, use race weights when you can and scale to 70 to 80 percent when the goal is pace rather than strength.

Workout 1: The Front Half

Goal: Learn to pace the opening without blowing up on the sleds.

  • 1 km run, 1,000 m SkiErg
  • 1 km run, 50 m sled push
  • 1 km run, 50 m sled pull
  • 1 km run, 80 m burpee broad jumps

Run every kilometer at goal race pace. Write down each run split. If run 3 or run 4 is more than 20 to 30 seconds slower than run 1, you went out too hard on the SkiErg or the push.

Workout 2: The Back Half

Goal: Train the stations that decide most races, on tired legs.

  • 1 km run, 1,000 m row
  • 1 km run, 200 m farmers carry
  • 1 km run, 100 m sandbag lunges
  • 1 km run, 100 wall balls

Before you start, do 10 minutes of hard work to pre-fatigue your legs, such as 3 rounds of 15 wall balls and 20 walking lunges. You never race the back half fresh, so do not train it fresh.

Workout 3: Compromised 1K Repeats

Goal: Teach your legs to switch from station mode to run mode fast.

6 rounds: 1 km run at goal pace, then one of these, rotating: 25 wall balls, 25 m sandbag lunges, 50 m farmers carry. Rest 90 seconds between rounds. Focus on the first 200 meters of each run. That is where people lose the most time, shuffling while their legs come back online.

Workout 4: The Garage Simulation (No Sled)

Goal: A full-race stimulus with basic equipment.

  • 1 km run, 100 kettlebell or dumbbell swings (SkiErg substitute)
  • 1 km run, 50 m heavy sandbag drag or bear hug carry (sled push substitute)
  • 1 km run, 50 m backward sandbag drag (sled pull substitute)
  • 1 km run, 80 m burpee broad jumps
  • 1 km run, 100 m heavy sandbag or dumbbell carry
  • 1 km run, 200 m farmers carry
  • 1 km run, 100 m sandbag lunges
  • 1 km run, 100 wall balls

The substitutes are not perfect, and you should get on a real sled before race day if you can. But this session hits the same pattern: eight runs, eight hard efforts, no fresh legs.

Workout 5: Roxzone Transitions

Goal: Stop leaking time between the run and the station.

The Roxzone, the transition area you move through to get from the running track to each station and back, is part of your race time. Set up two stations 20 to 30 meters apart. 8 rounds: 400 m run, jog straight into 10 wall balls, jog straight into 10 lunges per leg, jog back out. The rule: no walking in transitions. Practice grabbing water, chalk for the carry, and resetting your breath while still moving.

Workout 6: Station EMOM Grinder

Goal: Build station capacity without the running volume.

Every minute on the minute for 24 minutes, rotating:

  1. 15 to 20 calories SkiErg or row
  2. 15 wall balls
  3. 20 m sandbag lunges
  4. 8 burpee broad jumps

Six rounds total. If you cannot finish the work with at least 10 seconds of rest each minute, scale the reps.

Workout 7: The Full Simulation

Goal: Dress rehearsal for pacing, fueling, and mindset.

The whole race: 8 runs and 8 stations in order. Do it no more than every 4 to 6 weeks, and no closer than 10 to 14 days before your race. Many athletes run it at 90 percent effort or with lighter sleds to get the rehearsal without the recovery cost of a real race.

How to Fit HYROX Workouts Into Your Week

  • Beginners: One race-simulation session per week (Workouts 3, 4, or 6), plus two easy runs and one strength session.
  • Intermediate: One simulation (Workout 1 or 2) and one shorter session (Workout 3 or 5), plus easy runs, one interval run, and strength.
  • Race prep: Workout 7 about three to four weeks out, Workouts 1 and 2 in the weeks around it, then taper.

HYROX Workout FAQ

What is a good HYROX workout for beginners?

Compromised 1K repeats: 1 km run followed by a short station, 4 to 6 rounds. It teaches running on tired legs without the recovery cost of a full simulation.

How often should I do a full HYROX simulation?

Every 4 to 6 weeks at most, and not within 10 to 14 days of race day. Half simulations give you most of the benefit with much less fatigue.

Can I train for HYROX without a sled?

Yes. Heavy sandbag drags, carries, and loaded incline walking build similar leg and lung strength. Try to get on a real sled a few times before your race.

How many wall balls are in HYROX?

100 in every division under the 2026/27 rulebook: 4 kg for Women Open, 6 kg for Men Open and Women Pro, and 9 kg for Men Pro.

What is compromised running?

Running immediately after a strength or station effort, when your heart rate is high and your legs are fatigued. It is the core skill HYROX tests.
